Somewhere in the last few years, “regulate your nervous system” became a phrase you can’t scroll past. It’s on wellness accounts next to cold plunges and tongue scrapers, promising to “hack your vagus nerve” with a specific breathing pattern or a $40 device you wear around your neck.
I want to gently push back on some of that.
Not because the underlying science isn’t real — it is, and it’s genuinely fascinating — but because the framing has gotten it a little backwards.
Your nervous system isn’t a machine waiting to be hacked. It’s not broken, and it doesn’t need to be tricked into working. It’s doing exactly what it evolved to do: keep you safe, based on information it’s gathering constantly, mostly below your conscious awareness.
Understanding how that system actually works — what regulation really means, what the vagus nerve actually does, and what genuinely helps — tends to be more useful, and more calming, than any single technique.
What “Nervous System Regulation” Actually Means
Your autonomic nervous system runs the parts of your body you don’t consciously direct — heart rate, digestion, breathing rate, immune activity.
It has two main branches most people have heard of: sympathetic (mobilization — fight or flight) and parasympathetic (rest and digest, recovery).
“Regulation” doesn’t mean staying calm all the time.
A regulated nervous system moves fluidly between states — it can mobilize when something requires energy or focus, and then come back down afterward.
That coming-back-down is the part that gets disrupted by chronic stress.
Dysregulation isn’t about feeling stressed. Everyone feels stressed. Dysregulation is about the system losing its ability to return to baseline — staying activated (or shut down) long after the thing that triggered it has passed.
Think of it less like a light switch and more like a nervous system that’s forgotten how to fully exhale.
Meet the Vagus Nerve
At the center of that recovery process is the vagus nerve — the longest cranial nerve in the body, and the main highway of the parasympathetic system.
Its name comes from the Latin for “wandering,” which fits: it runs from the brainstem down through the throat, the heart, the lungs, the diaphragm, and into the gut, carrying signals in both directions.
That last part matters more than most explanations give it credit for. Roughly 80% of vagus nerve fibers are afferent — meaning they carry information from your body up to your brain, not just from your brain down to your body.
Your gut, your heart, your diaphragm — they’re constantly reporting back on your state of safety, and your brain is listening.
This is a big part of why nervous system work so often needs to include the body directly, not just the mind. A racing heart or a clenched gut isn’t just a symptom of anxious thoughts — it can be a contributor to them, feeding information upward that keeps the alarm system engaged.
Polyvagal Theory, Without the Jargon
Polyvagal theory, developed by researcher Stephen Porges, is the framework most somatic and nervous-system work draws from today. Without the clinical language, here’s the core idea: your nervous system is constantly scanning for cues of safety or danger — a process Porges calls neuroception — and shifting between states in response, mostly without your conscious input.
There are roughly three states worth knowing:
Safety and connection. Your system reads the environment as safe. Heart rate is steady, digestion works, you can think clearly, connect with people, and access your sense of humor. This is where regulation lives.
Mobilization. Your system reads a threat — real or perceived — and shifts into fight-or-flight. Heart rate rises, muscles tense, thinking narrows to the immediate problem. Useful in short bursts. Exhausting as a baseline.
Shutdown. When mobilization doesn’t resolve the threat, or when a threat feels inescapable, some nervous systems drop into a freeze or collapse state — numbness, disconnection, fatigue that sleep doesn’t fix. This is protective, not weak.
None of these states are wrong.
They’re all adaptive responses your nervous system reaches for based on the information it’s taking in. The goal of nervous system work isn’t to live permanently in the safety state — that’s not realistic for anyone with a life.
The goal is flexibility: a system that can move into mobilization when it’s genuinely needed, and then find its way back.
Signs Your Nervous System Is Dysregulated
This tends to show up in ways that don’t obviously look like “stress”:
- Feeling wired but exhausted, especially at night
- A short fuse, or crying that feels disproportionate to the trigger
- Digestive symptoms with no clear medical cause
- Difficulty being fully present, even in good moments
- A sense of always slightly bracing, even when nothing is wrong
- Numbness or disconnection — going through the motions without feeling present in them
- Trouble falling or staying asleep despite being tired
- A racing mind that won’t quiet even when the body is still
If several of these are familiar, it doesn’t mean something is fundamentally wrong with you. It means your nervous system has been asked to carry more activation than it’s had room to discharge, for long enough that “on alert” started to feel like baseline.
What Actually Builds Vagal Tone
Vagal tone refers to how efficiently your vagus nerve can shift you out of activation and into recovery. It’s measurable, to a degree, through heart rate variability, and — importantly — it’s not fixed.
It can be built, the same way you’d build strength anywhere else in the body, through repeated, gentle practice rather than one dramatic intervention.
A few approaches with genuine support behind them:
Slow, extended exhales. Breathing where the exhale is longer than the inhale directly engages the vagus nerve through the diaphragm, one of its primary mechanical activation points. This is one of the more well-studied and reliable tools available, and it’s free.
Sound and vibration. Humming, singing, and gargling all engage muscles connected to the vagus nerve near the throat. It sounds almost too simple to matter, and the research on it is still developing, but it’s low-risk and worth trying.
Gentle temperature shifts. Brief cool water on the face or wrists can nudge the parasympathetic system into engagement. This doesn’t require anything extreme or uncomfortable — a cooler shower for thirty seconds is enough.
I’d gently caution against anything more intense than that; the goal is a cue of safety, not another form of bracing.
Consistent, unhurried movement. Walking, gentle yoga, and other rhythmic movement support vagal function over time. This is more about consistency than intensity.
I want to be honest about the edges of this research. Some of it — the exhale work, the movement — is well established. Some of the more trendy interventions circulating online have thinner evidence behind them than the marketing suggests.
None of it is a substitute for addressing the actual conditions — chronic overload, unresolved stress, lack of rest — that got the nervous system dysregulated in the first place.
Why Co-Regulation Matters More Than Willpower
Here’s something that gets left out of almost every “regulate your nervous system” list: you were never designed to do this entirely alone.
Co-regulation — borrowing calm from another nervous system that’s regulated — is one of the most powerful tools available to us, and it’s largely missing from solo-focused wellness advice.
This is part of why a calm voice, a steady presence, or safe touch can shift your state faster than any breathing technique performed in isolation. I
t’s also part of why chronic isolation is so hard on the nervous system, even for people who genuinely value independence and solitude.
This isn’t a call to overshare or perform vulnerability. It’s simply an acknowledgment that regulation was always meant to be relational, at least in part — and that reaching for support isn’t a failure of self-regulation.
It’s how the system was built to work.
Where Bodywork Fits Into Nervous System Work
This is the part I know most intimately, from the table rather than the research.
CranioSacral Therapy works with the craniosacral system — the membranes and fluid surrounding the brain and spinal cord — through extremely light touch, often just a few grams of pressure.

A Gentle Correction to the “Hack Your Vagus Nerve” Trend
I want to end where I started, because I think it’s worth repeating: your vagus nerve is not something broken that needs to be hacked into submission.
It’s already working, all the time, doing exactly what it’s built to do based on the information it’s receiving.
The work isn’t forcing your nervous system into calm. It’s giving it enough consistent evidence — through breath, through rest, through connection, through gentle bodywork — that safety becomes believable again.
That shift tends to be quieter than the wellness-industry version promises, and slower. But it’s also more real, and it lasts.
You don’t need to fix your nervous system. You need to help it remember what safety feels like.
That’s a different kind of work entirely — and it’s one worth doing with support, not alone.
